Realized in the last 4 years of lifting I've severly neglected my upper back cause i was always focused on lats. I tried t bar rows and lateral pulldowns with an upper back focus today, but my traps get involved and now my neck hurts. I tried squeezing the shoulder blades together but now my neck hurts like a bitch.

Lateral rows with the T-bar attachment.
Lateral pulldowns.
Meadows rows.
Even penelum, and chest supported row machines make by upper back uncomfortable.

The only way your neck can be in pain is if you're intensely flexing/extending it during effort. You should strive for a neutral neck, though sometimes it's involuntary.
