He’s doing a pull-up variation each session, once a week is enough.

He’s got one ‘full body session’ that has 9 sets of chest (+9/2 tris) and he does 3 sets on the other days too.

He’s squatting/deadlifting on days when he’s doing other compounds

He’s deadlifting and hip thrusting on the same day.

You need at least 4 days rest before using the same muscle group. Even with
UxLxUxL… you’ll achieve this.

Keep it simple. Upper should be
3 x chest
3 x lats
3 x shoulder
3 x tri
3 x bi
3 x traps/forearms depending on your focus
In whatever order you want to focus on.
First muscle group will see the most benefit, with the least going to the last muscle group. I do arms first on my second upper day, for instance.

And throw in face pulls after you do chest.

You’re only doing 3 sets of targeted work for each muscle group, but they’ll all be secondary muscles in the other exercises so it works out to be 6-8 sets for each muscle group

I'm not resting for 4 days in between my workouts, I'm working out a muscle group each day every day. Should I be resting more, though? I work out until failure too but I'm still getting some pretty fine results. I only exercise my upper body and I split it between chest and triceps and then back and biceps every day. Lifting heavy isn't going to get you aesthetic. I'd aim for 10-12 reps on everything, approaching failure. Since you're strong you probably don't need to lower your weight by much, just need to push harder.


I noticed there's no cardio mentioned. If you don't work a manual labor job, make sure to get 10k steps a day minimum.

Track your calories and macros. 140g of protein is good, but you'll want to up your calories to bulk or drop them to cut. Carbs aren't your enemy. Eat whole grains and vegetables.

You're doing good for your age, but if you want to look better it's time to dial everything in.

If you’re bulking, you can do every other day or so. So like

so you’re working out every other day, but you’re not working out the same muscles every other day. Lower body exercises are very taxing both physically and mentally so you don’t want to do them on the same day as upper body exercises. This is why an upper/lower split is very useful. This is all down to personal variation, eg I find that I always need 2 full rest days after a lower session before my next upper session. You may find a different rhythm works for you.
What this does is it allows you to recover fully so you can try 100% at every lift you do. Going close to muscular failure is more important than just turning up and trying. This is how progress is made. If you’re not physically capable of exerting yourself at this level, then going for the workout is just a waste of time in the best case scenario. In reality, it makes you more likely to get injured


When I’m cutting I do the 2 workout days a week approach as reduced calories affects my recovery even more (and I get enough movement in a typical day anyway so my calories out aren’t too low)

I can’t remember the exact amount, but most sources say somewhere between 6-20 sets per week for each muscle group leads to growth. The more advanced you are, the more sets you need. 10-15 Sets is for an intermediate.

Distribute those however you want over your training split. Aim for the lower end to start with and keep with that until progress slows, or try more of that yields no results after a couple of months.


Go through every exercise and count how many sets they contribute to your muscle set quota. Primary muscles are a 1:1 ratio, eg 3 sets of bench is 3 sets of chest. Secondary muscles are 2:1 ratio, eg 3 sets of bench is also 1.5 sets of delts, and 1.5 sets of tris.

Delts are easy to go over budget on because rear, lateral and front delt all contribute to the same delt quota and virtually every upper body (compound) exercise uses them. There are tricks though like using certain exercise variations that don’t use your shoulders, or reducing the ROM so you’re only using the target muscle you’re isolating, like with cable flies (don’t put your arms too far back at the end of each rep) or tricep pulldowns (only have the bar do a 90 degree arc and never go above parallel)
