Stand under bar, feet a little in front of the bar, Hands close as you can manage on the bar without feeling any discomfort, Push and slide the bar to your upper traps, Take a breath, flex your abs, pull arms slightly closer underneath the bar, hips forward slightly, push the bar from the rack. two steps backward, feet shoulder-widt, toes slightly out, chest up hips sllightly straight, take big breath and flex abs again, sit down in a chair (dont lean too forward), go down till hamstrings and calves connect (atg), immediately (kinetic energy is still in your legs) push up with legs away from the ground up to the ceiling and push with your traps against the bar. You can now breath again.

Don't be embarrassed to only use the bar or tiny plates when you squat again. Learning good technique on the squat is paramount above weights lifted. This is what i wrote from memory, but even better is obviously to watch loads of videos.

Your traps really should be squished together to form a good cushion for the bar. Perhaps doing some face pulls before squats is a good way to get a little pump going in that area so you can use them more effectively for the squat. You're basically pulling your shoulder blades to eachother to create the traps cushion. Also try keeping a close grip on the bar as much as possible. A little soreness in the vertebra after squats is not unusual in the beginning. I had it too and was wondering if i did it wrong.

I did get sciatica after a squat session once. Straight leg raises hurt like hell.
I didn't do deadlifts and squats for one week and it passed.
Anyways, be more careful with your form and brace properly. Do the McGill big three before heavy squats and deadlifts and always wear a belt beyond 50% of your 1RM.
