walking backwards is legit. check out Kneesovertoes guy on YouTube. For me, a combination of walking backwards, tibialis raises, calf raises, and split squats pretty much stopped all knee pain in just a couple weeks. just remember to regress everything to the most basic, pain free level of Resistance. i did the above with no equipment, but if u have access to a sled, u can backwards walk under load by pulling the sled

2) leg extensions where you hold at the top of the rep for 20-30sec
3) pretty much any bodyweight leg centric exercise or squat variation
4) leg centric stretches as a warmup
if youre having knee pain i would focus on form b4 adding weight, if youre overweight with knee pain, lose some weight

Something that helps me with patellar tendon pain/soreness is lying flat with a foam roller under my knees and trying to point my toes as far back as I can while extending the knee. I hold this for 5-10 sec and sometimes will hang a very small kettlebell from my foot as well.
