>Advice for new runners
- Build up speed and mileage SLOOOOOWLY (start with 15 minutes, increase mileage at most 10% per week)
- It will feel like you're going slow, you are; don't worry about setting good times for a couple months
- If you start to feel pain anywhere, stop and rest
- Don't try to copy what pros are doing. Do what feels natural
- Once you can comfortably roon 6 miles/10km, start thinking about a goal in terms of race distance and time, and look for a training plan for that goal (see below for suggested plans)

Stupid retard beginner question sorry.
I've been running for a few weeks, what I do is I run until I can't anymore then walk, run then walk, but I don't really measure time or anything. Usually my "runs" last about 40min/1hour, 3 to 4 times a week.
I've noticed improvements, I can run more every time. The question is do I need a plan like people do couch to 5k or can I just keep going like this? Counting the time seems so annoying.

Found a 1/8 mile indoor track for free near me. Might be the answer to cold weather for winter. Didn’t hate it, at least less than treadmills, but also not a long run, and a narrow track with lots of old people walking. Anyone doing something similar? How long before you go crazy running in small circles?

At what weekly mileage does it make sense to move to a high carb diet?

I'm currently doing 9mi/wk (3mi x 3). I used to regularly do 10x that, but I got injured and dabbled in other activities for several years. Coming back slow and steady this time, every month adding 1 to my weekly mileage. So I will be at 20 by the end of this year.

If you care deeply about HR training, and want the best possible accuracy, get a chest strap.

Personally I use a Polar H9 but there are others out there.

Anything on your arm will run the risk of matching HR to your cadence.

However, I also use a google watch, and the HR is never more that 10 bpm different, unless I get > 180.

You're probably fine with your MiBand for general tracking of HR.
>>
>>75686003
There is little if any reason to use weights if all you care about is running. Unless you identify a weakness in your form and decide you need to build more quad, ham, calf, glute, hip flexor. Otherwise calisthenics will do you just fine. Mainly core.
>>
>>75686060
I just want ballpark numbers for zones, that are at least as accurate as the grips on cardio machines at the gym and to get an idea of how hard I'm going in BJJ and judo.

>>
>>75686003
Yes absolutely. Even the skelly Africans are doing some strength stuff.
At the very least all the basic core stuff for hip flexors, glutes, adductors. Some calf raises and hamstring curls.
>>
>>75686003
yeah you should be doing some strength training because it helps reduce injury. You can find specific workouts geared for running/runners. It will help prevent injury and can also improve your speed
>>
>>75686145
You could look at health trackers like Fitbit Inspire, Fitbit Charge or Garmin Vivosmart. They’re smaller, less expensive, have longer battery life, with more basic functions. You can pick older models too if you’re feeling particularly cheap. Fitbit has shitty integration with running apps so I don’t suggest them for rooners.

Could also be mental. You spent the past couple weeks favoring your injury and your body remembers the pain, it can take a moment to return to your normal gait.
>>
>>75686449
You won't lose much in 2 weeks. Maybe legs a feel heavy after not running for a while but most the fitness should still be there. Be grand after another couple of runs.

when should i start doing zone 2 training? or is it bullshit? i was doing 30 minutes runs every other day but sometimes i just ran slower than in previous trainings, so i dont know if i should go for 10k first or just go zone 2
>>
>>75687107
Zone 2 helped me with my 10k drastically, went from 68 mins down to 55mins over a year and a bit of not consistently doing about 45 mins 3 times a week. Only a little bit of speed work.

Honestly the only hard part about Zone 2 is breaking your ego since you will want to run faster but you'll have to go slow
>>
>>75687126
what's a good resource to actually get how to do it right?
also, since i tend to wander a lot i always end up going faster than what i want because as soon as someone catches me or i catch a person i just go faster out of ego/autism, haha
>>
>>75687107
zone 2 is bullshit run tempos to get fit quicker
t. sub 40 10km
>>
>>75687144
There's a lot of calculations for measuring zones, but just use the basic 60-75% max HR and aim for 70% and go for long and slow runs (45 mins).
You'll have almost no risk of injuries and it'll be so fucking easy you'll think you are doing it wrong.

Also it makes it super easy to start with high volume (45 mins * 3 per week) and add volume easier than any other method since the risks are so low.

You can't run your 10k if you cant walk it and zone 2 will get your body used to that.

>>75687192
This but once you have experience, you'll hurt yourself if you go too hard, and if you already have an ego that makes you run past people or catch up then you will definitely go harder than you need.
>>
>>75684788
>The question is do I need a plan like people do couch to 5k or can I just keep going like this? Counting the time seems so annoying.
Only if you want. I think at least basic time+distance tracking is great because when you're feeling shitty you can look back on your progress for a quick pick-me-up. There are apps that'll do all the counting and measuring for you.

Ok so what I have gathered so far is that there are four types of cardiovascular training
>aerobic
>lactate threshold
>vo2max
>anaerobic
Aerobic is steady state zone 2 cardio, done at around 70% of your max HR. Can be trained by doing low intensity 30+ minute sessions.
Lactate threshold is done at around 85% of your max HR, higher for elite runners. Can be trained by doing intervals of 5-15 minutes.
VO2Max is pretty much a 100% effort for 1 to 5 minutes.
Anaerobic is a 100% effort for less than 1 minute.
(Correct me if I'm wrong on any of these)

Now what I'm not sure about is the rest times. For anerobic you will want to fully recover between intervals, so they should be longer than the intervals themselves right? What happens if you choose a shorter rest time then, will there be some carryover into VO2Max?
For VO2Max, you don't want to fully recover, so you rest shorter than or equally as long as the interval? Again, what happens if you choose a longer rest time?
For lactate threshold, a shorter rest time is sufficient. 6 minute interval 2 minute rest is a popular one I have come along often.

So what's the secret to rest times?
>>
>>75687107
It's all about recovery. You do zone 2 so you can recover easily and go hard when you are meant to go hard.
If you are running 5 days per week then you need at least two of those runs to be easy
If you are only running 2 days per week then you can just go hard twice.
>>
>>75687403
Noice. I'm starting a threshold block next week after 3 weeks easy running since xmas. Looking to get more volume in. Usually I would smash 10x400 at a fast pace but now I will do 15x400 at an easier pace.
>>
>>75688778
The secret is finding the rest time that allows you hit the correct paces at the correct effort on your intervals. You don't want too long recovery that it makes the workout too easy or too short that to makes it too difficult. Best off learning from experience. Try a bunch of different workouts and over time you learn what paces to run and what recovery you need.
For most workouts it's going to be between 1-2 minutes recovery.
>>
Today's run

10 minutes at 6kph
13 minutes at 7kph
7 minutes at 6kph

Peak heart rate has gone from over 160 to 145

Feels so much better now. Starting slow and very slowly increasing just like with weights is a good idea. I think too many people push starting running with too much and push too fast progress.

People just want fast progress, couch2kg in one month? Most people will get injured or burn out
>>
>>75688137
I stand corrected.
>>
>>75689015
>For most workouts it's going to be between 1-2 minutes recovery
Depends on the interval type and time, right? For lactate and anaerobic intervals you want to be fully recovered after the rest, so 1-2 minutes should work for most of them, but for VO2Max you don't want to fully recover, so the intervals get harder and harder with each rep. So when doing 1 minute intervals, the rest should be shorter (like 30 seconds).

>>75687107
>>75687192

The speed you are running dictates the type of workout as much as the rest. 5x1000 with 90 seconds recovery could be threshold or vo2max depending on how fast you run the 1000s

Hmm but the rest depends on the interval length. With VO2Max intervals you don't wanna fully rest between reps (this might be bullshit but it's what I have gathered so far), so when choosing rather short 1 minute intervals, you'll want to choose appropriately short rest intervals. I keep reading about 2:1 interval to rest ratio, so 30 seconds does seem good in that case.

>The speed you are running dictates the type of workout as much as the rest. 5x1000 with 90 seconds recovery could be threshold or vo2max depending on how fast you run the 1000s
Yeah of course, that's why I go fully by heartrate and time when doing the different kinds of intervals.
>>
>>75689585
Have the nimbus 25s. Super super soft, can run a bunch of miles and my feet/legs are perfectly fine. They are heavier than any other running shoe I’ve had, and they don’t have much of any “spring” if you are trying to push pace (lower than 7:45/mile for me).
If you are a beginner runner, don’t care about the pace(or have other shoes for that), or are looking for a recovery/easy miles shoe they are a good candidate. Never ran NB, but have heard similar things about the 1080. I think they might be a little less cushiony but a little lighter/quicker.
ASICS also has the Novablast (you can find the 4s on sale) that are still a good cushioned shoe for distance but more springy than soft. Super blast are supposedly better than both those combined, but it’s $200 for a non-plated shoe.
>>
>>75690141
No you won't be able to recover enough in 30 seconds to hit the right pace. vo2max efforts are tough because you are running fast not because of the short recoveries. you need the longer recoveries otherwise you won't hit the right paces (or it will be insanely hard and not sustainable long term).

More likely to find 30 second recoveries in a threshold workout with short reps like 400 metre repeats. Because it's below threshold the pace will be relatively slow on the 400s so you can recover in 30 seconds.
>>

Right, they did always say to do these sessions in the last month of training for a race. Got it now, I'm gonna consider these a separate type of intervals from now. As for the remaining 3, I'm gonna do one of each every week and fill up the rest with aerobic stuff. Thanks bro.

3.02 miles in 27:26. 26 degrees F today, ran against the wind on the way back. Hate it, but I'm grateful for it otherwise since it definitely strengthened my ankles. Don't worry, since I took this pic the weights, floor, and equipment in the back have been dusted and cleaned.

i have a buddy on strava who has a sub 2hour half marathon, but gets to like 185hbpm instantly at a 6:10/km pace

feel like that's like, not healthy? or can some people just naturally have a higher heartrate?

seems super extreme to me. i wanna tell him to slow down and actually build a zone 2 but i don't know what's normal.

fwiw he's super skinny and average height.
>>
>>75690564
Strava is the big one. Or your running watch company probably has a custom one for their products.

If you’re using a watch/strap it’ll track everything it’s capable of (pace, distance, cadence, HR, etc) and you can scroll through data to your heart’s content. If you only have a phone you’ll just have vaguely accurate time and gps data.
>>
Dear rooners,
I wanna get into competitions and I picked a couple this year. From your experience, is running a 10k one week before a half marathon alright regarding regeneration? Will it impact my marathon performance significantly?
>>
>>75690624
I'm looking to get a watch too. I've seen the recommendations for Coros and Garmin in these threads and I'm pretty much just waiting to see who goes on sale first (expecting February based on price histories).
I spent last year running distances I confirmed with Google maps without tracking time, HR, etc., but towards the end I was consistently able to go beyond my 10k route so I'm not even sure how far i can go at this point. I'd like to continue to improve and I think I've hit the point where having those metrics would help me understand where I'm at and what I need to work on.
>>
>>75690602
If he has sub 2 hour hm then he knows probably better than you.
>>
>>75690401
You will learn more from doing the sessions yourself. Do few and few different ones and you'll know how to pace and what recovery is needed. You ain't fully recovering from vo2max efforts in 90 seconds that's for sure.
>>
>>75690674
You could get away with but it's certainly not recommended. Look up marathon tapers. I do a 10 day taper myself. And that's before any race not just a marathon.

Interesting read, thanks. I usually stop 7 days before the event.
I wonder whether I could taper off two and a half weeks before the half marathon and just do the race one week prior. Maybe I'll just roon the 10k at a slower pace than usual.
>>
>>75690866
>Maybe I'll just roon the 10k at a slower pace than usual.
I think this is the best option if you're going to do both. Mini taper for the 10k then an easy week after.

Yeah, I'll settle with that then. The marathon is definitely my main focus and there are two other 10ks this year, anyway.

Time to go for my daily roooonn. The weather keeps changing and it sucks. Right now it's been thawing and it's kinda wet but you know it's gonna be freezy weezy again soon and then I have ice to deal with. Shit ass winter. Might transition to cross country skiing more when the snows are more consistent. Or ski on other half of the week and run on the other.
>>
Man if I could back in time I would be smashing the strength stuff in the gym years ago. It makes such a difference for injury prevention and recovery from runs. I always did a little bit but you really got to it properly. A few planks and body weight lunges here and there ain't gonna cut it.
>>

I dislike winter here, too. Most of the time, we don't even get enough snow to think about anything like skiing.
I just do stationary bike at the gym when the weather is too cold and wet for my taste.

Nothing fancy. Once a week I'll do moderately heavy squats and deadlifts. Another day I'll do lighter dumbbell lunges and squats. Lots of calf raises which have fixed my achilles issues I've been having for years. Some basic upper body stuff and some other accessories like back extension and the usual basic core stuff that most runners do.

No one is being forced to import data to Strava and yet everyone does it.
Strava had to implement a geographical randomization of your starting and ending points of a run so the tards won't give out military locations.

Aiming for sub 3 in August, building my mileage up again (currently 40km a week but looking to get closer to 70 over the next two months) with a mix of tempo/intervals, easy, and adding back in progressively longer runs. Also doing 1 day of cross training and 2 gym days (one with legs) per week.

Current PB is 3h23 last year with c.55km weeks.
Anything I should be doing or keeping in mind here? Is sub-3 realistically achievable here?

I went for my morning run on Wednesday and my foot was hurting all day afterward. I woke up and it hurt throughout my day. I have to run tomorrow morning but I'm thinking about canceling.

What do I do? What did I do to myself?
>>
I'm not doing anything too serious, I only jog until I can't take it, walk until I feel like I rested and jog again. But I'm noticing that the reason I stop is because my ankle and lower calf area feels tired, my breathing and hearth feel fine and feel that my legs are what are stoping me.

Any recommendations on how to overcome this? I changes shoes less than a month ago, but I do not think it's the shoes. Half of the time I'm running uphill, the other downhill, nothing too crazy. The terrain goes from very nice and flat to packet dirt, and broken sidewalks lifted by tree roots, but in these areas I usually walk until I get to better terrain

I didn't run for 3 weeks, first the excuse was christmas, then it was vacation, then I hurt my back. The suicidal thoughts came back so I decided to run today. While it was pure suffering, my time was as good as ever. Surely this will keep the demons at bay.

>>75697195
I don't know, anon. It's possible that there is something wrong with your body but it's more likely you just need to exercise more. I know as a noob it often feels like one thing or another is stopping you from actually 'running' other than what running should be about but that is normal to some degree, it's pretty normal to have minor aches and pains that cuck you to varying degrees from time to time. Noobs also seems to think improvement in running is running harder and further when that stuff mostly just comes naturally and the real challenge in running comes in consistency, doing it on the days you really don't want to etc.

That said, just listen to your own body, if it really is paining you, stop and try again another day. It may feel like you're terribly unfit and can't hit your goals but it will all be washed off in memories after you have been keeping at exercising for a year or more. It's like people who weigh themselves everyday while trying to lose weight then get discouraged when they have bad periods or relapses, just try to do your best every week and trust in progress.

Maybe I am completely off on my read of you though, practical advice is to learn proper stretches and warmups or go to see a physio.

Probably just social anxiety flaring up.
What I advise doing, or rather what I already do, is I put my headphones on, blast some cool music.
Music makes rooning way more enjoyable for me, and it also serves to motivate me.

Just put on some Rocky music and pretend you're the sperg version of Rocky Balboa.
Or you could put something else as music and LARP or pretend in your head that you're someone else.
I dunno what spergs like or listen to.
If you need to put the music of Thomas the Tank Engine to feel better when rooning then do that.
If you're into audiobooks instead, put that in your ears.
Or some weird ASMR shit if that's what you're into.

Long distance runners are not healthy.

I think anything longer than like 8 miles is unhealthy.

Yes, all runners on /roon/ starve themselves before races and have an underweight BMI like Ryan Hall. We can also all run sub 60 half marathons.

Three questions:
>First.
Winter roons. Anything I should do to make sure they don't suck? Have been just using a treadmill to cope, but my one at home is a piece of shit and doesn't measure distance.

>Second.
If I am moving to focus mainly on rooning instead of lifting, are daily runs fine? I was at every other day until I fell off recently due to the holidays. I assume lighter jogs to more intense, obviously depending on the day. Something like every 2 days have intense roon, then other days have a lighter jog going for time/distance over speed?

>Third.
Completed map to 5k, and have done basically all the map to 10k. Only now I am wondering about speed. To increase it, I was reading to do sprints? Alternate between jogging, then sprint 100m or 200m, then jog again for a lap, etc. How tf am I going to do this in the winter? Treadmill cope is fine, but I don't have access to an indoor track. Outdoor is snowed in constantly, and it's a decent amount of inches outside rn. Shoes are already beat to shit, so I have to get a new pair anyway but ehhh.

Thank you for your time btw.

Any asthmatics here?
I possibly have asthma. Without getting medication how do I train around this? I only need to be able to do 5 miles and a 12 minute 1.5 mile so the standards aren’t absurd or anything, that’s dogshit to most of you I know. I’m not gonna go get diagnosed because then I can’t join. Idk what to do. I’ve heard of marathoners and olympians who beat asthma how do I do that? Teddy Roosevelt had it.
>why I think this
Tons of mucus
Get winded super easily and wheeze
Have puked doing this not even going far or fast
And when I was running in the past after over a year of running the best I could do was 1.8 miles. That’s non stop, I would walk for 5-10 minutes then do 0.5 miles walk 5-15 minutes do another 0.5 and so on until I’d done a total of like 1.5 hours.

What do I do?
>>
Is it normal to feel and be physically weak after running? Its the first time i've been feeling like this. The first few weeks of running my traps and arms were sore from running, but I don't feel them being sore anymore and I didn't have a problem with doing pull ups or dips. But now after running I can't even do a single bodyweight dip? How is this possible? Fuck even my lats are sore.
Did I run with dogshit form this time or was I too tense?
>>
Can anyone share their secret about their motivation to sprint/run? I don't have issues going to the gym regularly but somehow can't get my ass up to run.
>>
>>75703894
For me it was switching from the treadmill to outdoor running exclusively unless the weather is really bad. It does help a whole lot that I live near a nice big park that has a scenic running route. Can’t wait for those springtime evening smells.

1. Toque, gloves, neck warmer, t shirt under a long sleeve if it's really cold, and warm socks. You can also throw on a shell if it's windy. You might be a bit cold at the start, but you'll warm up.

2. Daily runs are fine but have an increased risk of injury, it's good to take a day off here and there for recovery.

3. Sprints can help, but speed can increase naturally as your fitness increases, so I would suggest working on your fitness through low intensity runs before starting on sprints. For shoes, you may benefit from a waterproof pair that many brands offer for the snow.

>>75703860

Possibly bad form, yeah. Do you do any core exercises? They help quite a bit with running form.

ive ran with people with asthma before
seem them have asthma attacks during training but they were still a good runner

not sure i would recommend someone running with undiagnosed asthma though as opposed to someone who has treatment or medication for it

maybe you dont have asthma though and are just very unfit?
also some meds can have negative effects on running. lile beta blockers. never run on. beta blockers. you will have a terrible time in a way which sounds like what you described
>>
>>75703860
yes i would say its normal. ages ago sometimes i would get pains in back while running espeically if hadnt run in a while.
and i think running defo can make post-run exercises harder
>>
>>75704323
I have taken beta blockers for job interviews a few times but that’s it I’m not on them daily I don’t think I’d need them again. So that’s not a problem. I want to join the military dude, I have to be able to run probably 2-3 miles a few days a week for 10 weeks but I’d rather be able to do 5 for good measure. Also just for general health because this is absurd I think every human should be able to do 5 at minimum.
>very unfit
I used to run a lot though and I never got past 1.8 miles. There was improvement I guess because back then I started at unable to go for a quarter mile but the fact it took a year to not even be able to do 2 miles I don’t think that’s normal
>>
>>75704350
>>75704323
Oh to clarify, I’ve never run on beta blockers I took them on 3 seperate occasions in 2023 months apart and it’s been over a year since. I also take no other meds. When I was running at age 17-19 I was on zero medications at all not even caffeine totally drug free, and the best I could do was 1.8. So somethings not right. Im obviously unfit right now but I know what’s waiting for me as I get back into this. I don’t want to spend a year getting in shape and struggle to make it past 1.5 miles knowing I need to do at least double. Most people I hear about can do 2-3 within just 3-4 months. Shit, I know damn well someone in here will chime in saying they could do 3 on their first day

I know it’s not a genetic thing I have immediate family who have done marathons. Their advice has gotten me injured in the past so I don’t ask them for it

The only times my whole body (not just my legs) feels weak after running is when I do it fasted, or back when I was brand new to it. If neither of those apply to you then bad form or insufficient core strength is probably the answer.

If that were the case, I'd guess at it being no more than 50m. They'd need a treadmill for pic-related if it were American.

I tried running on beta blockers on and off for 7-8 years. Finally gave up and started sprinting - should have made the change years back. I can handle up to 200m fine and most of my practice is <100m (going short to long), which suits my ageing carcass. Spend much more time doing gym work and all the healthier for it.
Still miss cross-country racing though...

If you want. A facemask, neck gater, or balaclava will fix the "air so cold it hurts my lungs" problem but they can be too warm and uncomfortable after you've been running for a bit.

It can definitely be serene. But there’s always a limit to it being too cold/icy/windy.
For what to wear below freezing: any athletic company has a compression cold gear. That as a base layer on top and bottom, then a long sleeve pullover and shorts. Sweats if it’s colder. Some warmer socks (merino wool is good) and unless I know the paths are clear I usually wear my trail shoes. Hat, neck gator, gloves. Usually the hardest thing for me is keeping my face and fingers warm.
Pic is Roon today on a snow/icy paths. Below 20°. Wind was a bitch some places.
>>
>>75706414
Yeah the wind can definitely be a pain in the ass. Forced me to put gloves on for my run today cause it felt like my hands were going to fall off on after my last run. Down here it luckily never gets below freezing for more than a day so I can get away with two layers on top + shorts.
>>
>>75706354
>Anons who run in the snow, do you like it or nah
Nothing better than waking up early and being the first person to run through the woods after a snow. (Being the second is a death sentence, the snow gets packed down and refrozen into ice).

>Also what do you wear.
I'm guessing you'll get highs in the low 40s? Long pants, a couple layers of long sleeve shirts, something for the ears, normal knit gloves. Even though it's cold at first you warm up really fast. Don't worry about fancy heat gear unless you're at freezing and below.

Yeah, and it's only getting warmer from there. I hate wearing pants on runs so I just wear shorts and I never feel the cold in my legs whatsoever. Hands are different, though, need gloves.
